AMRAP, Lal, ALAP, and Five

Another great day at CFZ, mostly because I created today’s met-con. Yup, that’s the number one reason. I attended 9:30 and then coached 10:30 and Community WODs; thus, an AMRAP and an ALAP.

Michael Kelley led us through a 20-minute mobility session (and I led 10:30ers through very similar routine). Nice job, Michael Kelley.

Conditioning
AMRAP of the following:
3 muscle-ups (sub 6 unassisted ring dips + 6 pull-ups or 3 wall crawls + 6 pull-ups)
9 bodyweight jumping dead-lifts
9 burpees with lateral jump over bar

I will begrudgingly admit that there were times when I wanted to scream at myself for creating such a grueling workout… My goal was to complete all activities unbroken, and I barely achieved this goal.

The least challenging activities were the burpee with lateral jumps. No problems, although I had left such a pool of sweat on the floor that my feet did occasionally slip.

Muscle-ups were somewhat challenging, but I nonetheless completed all rounds unbroken. However, during the second to the last round my left hand slipped, and I evidently twisted all about. Michael Kelley had a shocked look on his face, and I later learned that others (including Nathanael) who had observed were also concerned for my safety and well-being. My first thought when my hand slipped was, “Bring it under control. Your goal is to complete all rounds unbroken.” I did take me quite some time to bring the ring back to my body and extend my left arm and lock my elbow. I was able to do so, and then did final muscle-up of that round. If there was an awesomeness award handed out today, I would have most certainly been the recipient. My ass also looked spectacular in my Lululemon shorts. Two awards, then.

Jumping dead-lifts at 150# (2# more than bodyweight, 75# less than Michael Kelley’s bodyweight) were the most challenging. Michael Kelley and I both instructed athletes to use only overhead grip, and that’s most certainly what I did. I very, very, very (yes, a third “very” is necessary) wanted to drop the bar before the end the last couple of rounds. But I didn’t. I should probably get a third award for that.

So, how many rounds did I complete? Read on…

I once again erased my name from and did not record my rounds on the whiteboard. Michael Kelley, of course, wanted to know how many rounds I completed, you know, so he could attempt to best me. I told him that I got 6 rounds and some reps.

Michael Kelley, as well as Jeff, Thomas, and my massage therapist and friend, Lal, attended the 10:30 session that I coached, as did about 8 or 10 others. (I can’t always mention all of you, so don’t get your feelings hurt. Yes, I’m talking to you, Chad. Okay, okay, nice work on muscle-ups. Oh, and your outfit was pretty.)

A few observations…

Jeff continues to get stronger and more fit, and was one of the few people to get his chest consistently to the wall for wall crawls. As I mentioned to Thomas, it’s important to work consistently; thus, there are times when you need to scale during the workout. Lal did a great job, and I hope that he’ll return! (We will, however, talk about your conversation with Michael Kelley.) Michael Kelley started off strong. End of comments.

Community WOD was 12-minute AMRAP of 5 toes to bar, 10 six-count burpees, and 15 jumping air squats. Some local firefighters attended.

Just yesterday Jeff said, “I don’t know why Michael Kelley would program a workout that he knows most people won’t be able to do.” I said, “Jeff, I programmed the WOD. As I’ve said to Michael Kelley, there are times when we need to challenge the more advanced athletes, including me. I want a WOD with muscle-ups. Others, including you, can scale, and get still get a great workout. Just a moment ago Jeff said, “I owe you an apology. I was skeptical of your workout, but it was both challenging and fun.”

I completed 9 rounds + 3 muscle-ups, 9 jumping dead-lifts, and 5 burpees with lateral jump; 30 muscle-ups, 90 jumping dead-lifts, and 86 burpees with lateral jump. That’s more than Michael Kelley completed. How many wards am I up to, five?

I often talk to Jeff about no longer coaching and instead focusing more on my own fitness. Today Jeff asked, “Are you really going to quit coaching? Don’t because I really love going to your sessions.” Shucks, Jeff, that’s very nice of you to say. We’ll see. We will see.

The ALAP began and 9:20 and continued through lunch at J.D.’s. I was nice to Michael Kelley for As Long As Possible – a total of 4.5 hours. That’s a PR!

Jumping Deads and Double Unders

Oh, what a difference a day makes. I have newfound perspective, and I am no longer disappointed in my performance at yesterday’s WOD. As Jeff said, “It’s just a WOD. So what if you didn’t do as well as you would like to have?”

This morning I took Luke for a 2-mile walk that turned into a run, as he was full of piss and vinegar and insisted on completing a fartlek workout. I had originally planned on doing a triplet that included running. Uhm, no.

I arrived at CFZ at 10. I spent 20 or so minutes on mobility, focusing on shoulders and hamstrings, and then completed overhead squats. I recorded every round. I completed 5 reps of 45, 45, 65, 65, 75, 80, & 80, and then 3 reps of 90 & 95#. I then jumped up to 115#, and had 3 failed attempts and 1 successful lift – another PR. I failed the first attempt because I didn’t squat low enough. I bailed on the second attempt, and dropped the bar in front of me. I bailed on the third attempt and dropped the bar behind me – the first time I’ve ever done so. I finally got the fourth attempt.

I completed a few muscle ups. MK feigned interest and provided suggestions. Until my left arm is completely healed, I’m going to avoid muscle ups. Maybe.

I practiced box jumps at 32, 34.5, and 36”, and then practiced double unders, completing 75 unbroken. It appears that my right hand revolves 2 times for every 1 time my left hand does. Huh?

Met-con
10-8-6-4-2 jumping deadlifts, 150# alternating 100-80-60-40-20 double unders.

I completed in 10:03. This was quite challenging, and my score is a 7. I completed as many as 55 unbroken dus (the first round) and also completed rounds of 40 and 20 unbroken.

Thanks for cheering for me, Kristin! I’ll return the favor, I promise.

Everybody was Kung Fu Fighting

I wore my brand new Lululemon Kung Fu shorts, and I looked good. True story.

I attended the 9:30am session, coached by Michael Kelley, and coached the 10:30am and Community WODs. Michael Kelley has the attention span of a tsetse fly. And the girth of a hippopotamus.

I’m still nursing a sore left shoulder, so I’m still avoiding most upper body work, particularly cleans and/or clean & jerks. As Michael Kelley knows this, he included both in today’s workout. So, while others did cleans, I did kettle bell swings – with a twist.

Strength
2 Cleans every 30 seconds for 5 minutes, heaviest possible
3 kettle bell swings every 30 seconds for 5 minutes

I began with 53# KB, completing 9, and then switched to the 62# KB and completed another 9. That brought me to 3 minutes. For the remaining 2 minutes I completed 16, 70# KB swings. You’re questioning my math right now, and I can’t say as I blame you. For the last 2 rounds, Michael Kelley challenged me to do 5 instead of 3 swings. No problem. In fact, even though I completed American swings, I didn’t experience much pain in left shoulder.

I warned my fellow CFZers that if the temperature rose above 90 degrees that the shirt was coming off. Michael Kelley wet and held up his finger, and proclaimed, “It’s 93 degrees!” He likes to see me shirtless, you know, so he can see what a ripped body looks like. I took off my shirt. And I look good. True story.

I had originally planned on doing 8 rounds, but the 9:30 class ran over (imagine that!) and I had to get ready to coach the 10:30 session. Nonetheless, 6 rounds made for a challenging workout. Here’s the rundown, in detail.

I haven’t jumped 36” during a met-con in a very long time, and the first round was a mess in that I missed 2 jumps – including the very first attempt! Things got much better, and I completed rounds 2 through 5 unbroken and rather quickly. I did miss the very last jump doing round 6, as someone passed directly in front of me and it threw me off a bit.

Jumping dead-lifts are quite fun, and I’m looking forward to including in workouts in the future. It’s a very good way to mimic the clean without hurting my arm.

Running, of course, was a total pleasure! Michael Kelly had requested the Jeff and Kristin stand by the 200m turnaround and cheer for people. I used it as an opportunity to show some skin, either pulling up the legs or pulling down the top of my shorts, pulling down my shorts to scratch an ass cheek, or running with my hands down my pants. At one point I put my left hand down my shorts, grabbed my junk, and then held up the same hand and asked Kristin for a high five. She didn’t high five me, and I was crushed.

I completed the workout in 13:24. I was a sweaty, shirtless mess, but had to quickly get ready to coach. I washed my hands before coaching. I probably should’ve given Thomas a high five before doing so. A missed opportunity…

Nine athletes attended the 10:30 session, including Jeff and Kristin, as well as Krista, Tom L., Burt, Eisa (sp), Margie, Michael Kelley, and Thomas (Michael Kelley’s fraternal twin brother, for those of you keeping score at home). Most folks did a great job. Someone needs to focus on positive self-talk. I was on her/him like white on rice, and I’m going to continue riding her/his ass until I see progress. Never ever ever ever ever nod your head “no” during a workout. Never ever ever ever ever say, “I can’t do it” or “It’s too heavy” or “I’m too fat”. Actually, Michael Kelley could and should say that last statement.

I’m done now. For the time being.

There was a HUGE crowd at the Community WOD, as Kabool had invited his friends and fellow CrossFitters to attend the WOD in celebration of this birthday. As there was such a large crowd, I had to think on my feet and modify the WOD, including the use of the space. We began by squatting and singing “Happy Birthday”. I hope I’ve started a tradition!

I enjoy ladder workouts, and I’m sorry I didn’t get to participate in this one. Once Michael Kelley and/or Tom begin coaching the Community WOD I’ll be able to occasionally do so.

Experienced CrossFitters did box jumps and wall ball shots inside and first timers did air squats and KB swings outside. I’ve never seen such a decrease in power output, and there were times when all 10 or so newbies were resting.
